For the first time since 2009, the American College of Sports Medicine (ACSM) has updated its resistance training position stand. They analyzed 137 systematic reviews encompassing over 30,000 participants. After seventeen years of fitness influencers selling you the next secret protocol, the scientific consensus is finally back in ink: the boring, fundamental basics still reign supreme.

There has always been the idea that "something is better than nothing." But as fitness media evolved, the conversation got hyper-specific. Now, people are paralyzed by debates over machines versus free weights, training to absolute failure, and complex periodization.

This landmark study effectively takes a sledgehammer to all of that. It demonstrates what grounded coaches have known for decades: progressive overload—adapting your load (weight), volume (sets and reps), and frequency (sessions per week)—is the undisputed king of training.

The 95% Rule: Stop Stepping Over Dollars to Pick Up Pennies

Do advanced concepts like mechanical dropsets or blood flow restriction have a place? Sure, they can be sprinkled in. But basing your training around highly advanced, hyper-niche techniques while ignoring progressive overload is like eating McDonald’s for every meal, having a salad on Sunday, and claiming you eat a well-balanced diet.

The foundation isn't there.

Whether you use heavy barbells, bodyweight, or elastic bands in your living room, the core concepts of resistance training will get you 95% of the way there. The ACSM data confirmed that non-traditional training environments are highly effective. You don't necessarily need a traditional gym setting to see marked benefits in strength, hypertrophy, and physical function.

Advanced techniques are entirely optional. The data clearly shows that training to momentary muscle failure, agonizing over specific equipment types, and mapping out wildly complex systematic variation simply do not consistently impact outcomes for the average healthy adult.

The "Complex" Periodization Myth: Athletes vs. The General Public

In my experience coaching both collegiate athletes and general populations, the actual day-to-day elements of training aren't that different.

If I have a general gym-goer who wants to train for strength, their program looks remarkably similar to my athletes' programs. If I am working with a recreational runner, their routine will share a great deal of structure with my cross-country team.

Where things diverge is the competition schedule. Athletes require periodization to manage fatigue so they can peak for game day. The specifics of their sport require specific adaptations that a recreational runner just doesn't need. But the word "complex" is a misnomer; it implies these programs are magical or reserved exclusively for professionals. If a weekend warrior—let's say, a tax accountant who plays in a competitive rec basketball league—wants to train to play better, the same athletic basketball training principles apply.

But for general exercisers simply looking to build muscle and get healthier, chasing "optimal" periodization is a silly waste of mental energy.

Why Does the Industry Ignore the Basics?

If the science shows that human adaptation is remarkably forgiving, why does the mainstream fitness industry constantly push the "Hybrid X Protocol" or the next elite secret?

Money.

Selling the idea that fitness professionals are hoarding a secret allows them to sell you a solution. Basic consistency isn't cool or flashy. The idea of a "secret sauce" or rebelling against the norm is incredibly appealing, and consumers naturally want something exclusive. Algorithms reward complexity, but your biology rewards consistency.

The Practical Bottom Line: How to Actually Train

Doing something is always better than nothing, and at a minimum, training just twice a week will yield tangible results.

We need to move away from one-size-fits-all prescriptions. Your program should be individualized based on your personal goals, enjoyment, and safety to maximize long-term adherence. If a program is too demanding to maintain, it is entirely useless.

If you want to tailor your volume and load to specific goals, the follow these simple, proven targets:

  • For Strength: Lift heavier loads (around 80% of your 1-rep max) for 2–3 sets per exercise.

  • For Muscle Growth (Hypertrophy): Aim for higher weekly volume, hitting roughly 10 working sets per muscle group per week.

  • For Power: Use moderate loads (30–70% of your 1-rep max) and focus on moving the weight as quickly and violently as possible during the lifting phase.

Tune out the noise, pick a modality you can actually stick to, and get to work. Your body doesn't care about the algorithm; it only cares about the work you put in.
