Stop Treating Seniors Like Spun Glass: Why Older Adults Desperately Need Power Training
For decades, commercial fitness and assisted living facilities have treated aging adults as if they are made of spun glass. The default prescription has almost always been timid: chair aerobics, water walking, and high-rep sets with two-pound neoprene dumbbells.
Don't get me wrong, something is always better than nothing. When my grandmother was in assisted living years ago, before I built a career in strength and conditioning, she took part in daily instructor led chair workouts. Did it keep her moving? Yes. Could the program have incorporated real strength, balance, and power work? Absolutely. But they didn't have someone qualified to coach that, so you take the win where you can get it.
However, if you have an aging parent or you are a trainer working with older adults, our goal shouldn't be to baby them. Our goal should be to keep them capable, resilient, and out of a nursing home.
The industry is finally waking up to a simple biological truth: we don’t stop moving fast because we get old; we get old because we stop moving fast.
The Unsexy Science: Why Fast-Twitch Fibers Disappear First
Most people are familiar with sarcopenia, the age related loss of muscle mass, which typically runs around 3% to 8% per decade after age 30 and accelerates heavily after age 50. But muscle power (dynapenia) drops at an even faster clip of roughly 3% to 4% per year after age 50.
The underlying physiology of this drop-off is brutal if left unaddressed. A landmark review published in the Muscles, Ligaments and Tendons Journal by Keller & Engelhardt (2013) lays out the clinical reality of how our muscular system deteriorates without targeted training:
The Drop Starts Earlier Than You Think: While physical capacity peaks between ages 20 and 30, the accelerated loss of strength doesn't wait until retirement. Research highlights that between the ages of 31 and 54, knee-flexion strength drops between 16% and 40%. The decline begins quietly near your 40th birthday.
The 50% Fast-Twitch Eviction: Muscle loss isn't uniform. Muscle fiber atrophy disproportionately targets Type II (fast-twitch) fibers and their corresponding motor units. Fast-twitch fibers are responsible for explosive force, rapid reactions, and high-velocity output. Between the ages of 20 and 75, the average sedentary human loses more than 50% of their fast-twitch muscle fibers through denervation and apoptosis (programmed cell death).
A Perfect Storm of Catabolism: This structural loss is compounded by natural drops in anabolic hormones (testosterone, GH, IGF-1) alongside elevated systemic inflammatory markers like TNF-alpha and IL-6.
If all an older adult does is walk or perform slow, seated isolation exercises, they never recruit high threshold motor units. If you don't call upon those fast twitch fibers to fire, your central nervous system simply prunes them away.
Rate of Force Development: College Athletes vs. Grandma
In the collegiate weight room, we train Rate of Force Development (RFD) to increase vertical jumps, raise sprint speed, and improve field performance.
When working with an older client or a CrossFit masters athlete, the physiological principles are identical: meet them where they are, push them just past their comfort zone to force an adaptation, recover, and repeat. The only difference is the scale of the stimulus.
On the field, an athlete needs fast-twitch fibers to cut past a defender. On a cracked sidewalk, a 70 year old needs fast twitch fibers to rapidly extend their hip and shoot their foot forward to catch themselves during a stumble. If they have the raw power to catch their balance, they stay on their feet. If they only have the slow-twitch endurance built from a stationary bike, they hit the pavement, and an age related hip fracture is often the beginning of a rapid functional decline.
Power looks different depending on the human:
A college soccer player might perform depth jumps and heavy Olympic pulls.
A healthy 70-year-old might hop in place, complete low-level jumping jacks, or throw a light medicine ball against a wall.
A client with arthritic knees might completely cut out jumping, but they can still train speed through upper-body throws, seated kettlebell pops, and rapid concentric lifting.
It doesn’t need to be blazing fast to the naked eye. In relation to where that older adult was three months ago, moving with intent makes them feel like Usain Bolt.
The Blueprint: How to Actually Train for Power
Whether you are programming for yourself or helping an aging family member, shifting from purely "slow and gentle" work to dynamic power requires zero gimmicks.
Lift with Concentric Intent: When performing resistance exercises (squats, presses, rows), lower the weight under control, but make a deliberate effort to accelerate the weight on the way up. Moving a moderate load as fast as possible forces the nervous system to recruit those dormant Type II fibers.
Reintroduce Low-Level Impacts: You don't need a 30-inch wooden plyo box. Start small. Practice small hops in place, single-foot balance recoveries, or jumping onto a two-inch bumper plate. Once balance and tendon tolerance adapt, progression follows naturally.
Agility and Foot Speed: Set up an agility ladder or a few cones. Running basic footwork drills, the exact same patterns used with field athletes, trains spatial awareness, proprioception, and fast directional changes.
Throws and Slams: Medicine ball chest passes, overhead slams, and rotational wall throws build explosive, rotational power without placing heavy compressive loads on lower body joints.
If you are an experienced lifter who is getting older, keep lifting heavy and keep moving with speed; do not voluntarily back off just because of a number on your driver's license. If you are brand new to this, invest in a qualified strength coach who understands progressive overload and can teach you the mechanics safely.
Treating older adults as perpetually frail guarantees that they become frail. Start slow, track the response, push the pace, and build a body that can handle the real world.
